WEEK 3 — KNOWLEDGE TO RESULTS

You’ve just watched the Week 3 training video, so you understand the theory: muscle isn't built by accident, mechanical tension matters, and showing up is only half the battle.   


Now comes the part where real progress actually happens: translating those concepts into immediate execution.   


Understanding the science behind progressive overload is great, but your body doesn't adapt to what you know—it adapts to what you do. Use this blueprint to bridge the gap between watching the lesson and crushing your execution this week.   


1. Apply the Gym Principles: Quality Over Quantity

When you step onto the gym floor for your 3 weekly lifting sessions, keep two non-negotiable rules at the forefront of your mind:   

  • Make Every Rep Count: Rushing through reps, sets, and rest using momentum, cutting rest short, or not following the program gives you empty fatigue—not growth. Control the load through a full Range of Motion (ROM) on both the lift and the lower, keeping constant tension on the target muscle.   

  • Hit Your Target Effort: Aim for an RPE 7 to 9 on your primary working sets. You should finish your sets feeling like you had only 1 to 3 reps left in reserve before technical form breakdown.   


2. Active Recovery Protocol: What to Do on Your Off-Days

Since lifting happens 3 times a week, what you do on your 4 off-days directly dictates how well your body adapts to the stimulus. Recovery isn't just sitting on the couch; it's active restoration.   

To maximize repair and reduce muscle soreness between sessions:


  • Light Cardiovascular Exercise: Aim for a minimum of 15 minutes up to 60 minutes of low-intensity cardio (e.g., brisk walking, easy cycling, or incline treadmill walk). This boosts blood flow, delivering oxygen and nutrients to repairing tissue without adding stress to your nervous system.

  • Foam Rolling & Targeted Stretching: Spend 10–15 minutes breaking up tissue tightness and restoring joint mobility. Focus on major muscle groups trained earlier in the week to keep your movement smooth and pain-free.


3. Your Actionable Step-by-Step Checklist

Take 2 minutes right now to complete your execution checklist for the week:   


Step 01: Revisit or Re-watch the Training Video (If Needed)

Step 02: Log Every Single Set in the Portal/app

Tracking Invariant: If it isn't logged in the app portal, it didn't happen. Pull up your portal before your first exercise and record exact numbers for every set:   

  • Exact weights used   

  • Completed reps   

  • RPE rating   


Step 03: Execute Small Progressive Overload

Look at last week’s performance in your logbook. Today, aim for a small, deliberate upgrade on your core compound movements:   

  • Add 1 to 2 reps at the same weight, OR   

  • Make a small weight progression while maintaining 100% form integrity.   


Step 04: Drop Confirmation in the Group Chat

Accountability is key to building momentum. Head over to the team chat, post your workout confirmation, or drop any questions on movement mechanics so the team can keep you supported:   


Master the mechanics, honor your active recovery days, log every rep, and let progressive overload drive your transformation. Text your coach or share your wins in the group-chat.
